How much water should you actually drink? A formula that beats '8 glasses a day'

The 8-glasses rule ignores your body weight, activity, and climate. Here's the body-weight formula clinicians actually use, with a worked example.

“Drink 8 glasses of water a day” isn’t wrong, exactly — it’s just a number that was never about you. It’s a population-wide average dressed up as personal advice, and it ignores the three things that actually determine how much water a person needs: body weight, activity level, and climate. Here’s the formula that replaces it, and how to adjust it for your actual day.

Where “8 glasses” comes from — and why it’s a bad fit

The 8×8 rule (eight 8-ounce glasses, roughly 1.9 liters) traces back to a mid-20th-century recommendation that was itself a rough midpoint, not a target tuned to any individual. It doesn’t scale with body size — a 55kg person and a 95kg person have very different fluid needs — and it says nothing about heat, humidity, or how much you sweat in a workout. Applied uniformly, it’s too little for a large, active person and arguably more than a small, sedentary person strictly needs.

The more useful starting point, and the one many clinicians actually use as a rule of thumb, is weight-based:

The formula

30–35 ml of water per kilogram of body weight, per day.

In pounds: roughly half an ounce to one ounce per pound of body weight.

That’s a baseline range, not a single number — start at 30 ml/kg on a quiet, sedentary day and move toward 35 ml/kg on an active or hot one. For most adults this lands close to the commonly cited 2.7 liters/day (women) to 3.7 liters/day (men) total fluid figures from national health bodies — which include water from food and other beverages, not just what you drink straight.

A worked example

Take a 70kg (154lb) adult with a normal, mostly-indoor day:

  • Baseline: 70 × 30ml = 2.1 liters
  • Upper end: 70 × 35ml = 2.45 liters

So somewhere around 2.1–2.5 liters of fluid across the day — not a single fixed number, a range you adjust inside.

Adjusting for the day you’re actually having

The formula is a starting point; three things move it up:

  • Exercise. Add roughly 350–500 ml for every 30 minutes of moderate-to-vigorous activity, more in heat. A sweaty gym session or a long run pushes the 70kg example well past 3 liters for the day.
  • Heat and humidity. Hot weather increases fluid loss through sweat even at rest. On a genuinely hot day, shift toward the top of your range or slightly above it, not the bottom.
  • Caffeine and alcohol. Both have a mild diuretic effect. A couple of coffees won’t meaningfully dehydrate you, but a day with several plus alcohol in the evening is a day to lean toward more water, not less.

And one thing that moves it down, which the 8-glasses rule ignores entirely: food. A diet with a lot of fruit, vegetables, and soup contributes real fluid — water-dense foods can account for a meaningful chunk of daily intake, which is part of why “total fluid” targets from food and drink together run higher than what people assume they need to actively drink.

A faster check than doing the math daily

The formula is useful for setting a baseline, but you don’t need to recompute it every morning. Two simple signals catch almost everything the formula would tell you:

  1. Urine color. Pale straw yellow is the target. Dark yellow means drink more; consistently clear can mean you’re overdoing it (rare, but possible with aggressive supplementing).
  2. Thirst, taken seriously the first time. Waiting for a strong, persistent thirst means you’re already somewhat behind — treat the first mild cue as the signal, not the third one.

Between the two, urine color is the more reliable everyday gauge, since thirst perception varies more from person to person and dulls with age.

Turning a number into a habit

A liter target is easy to calculate and easy to forget by 3pm.
